Here is the uncomfortable truth. The blue light story you were sold is mostly aimed at the wrong target. Not entirely wrong, but the part everyone fixates on is not the part wrecking your sleep.

The story goes: screens emit blue light, blue light suppresses melatonin, so buy the glasses and filter everything.

Parts of that are true. Blue light does suppress melatonin. Evening light can shift your circadian timing. I am not going to tell you light does nothing, because that would be false.

But the story has a hole. If blue light were really the main culprit, the fixes built around it should work. So do they?

In 2023, Cochrane, which runs the most rigorous evidence reviews in medicine, examined 17 randomized controlled trials on blue-light-filtering glasses.

The verdict: the glasses probably make little or no difference to sleep quality. The evidence for the sleep benefit was inconclusive and low certainty.

Millions of people bought a solution, and the best available evidence says it barely moves the needle. Which means something else is doing the real damage. And it is not the color of the light. It is what you are doing with the screen.

🔥 The Real Driver: Arousal and Cortisol

Think about what you actually do on a screen before bed. You are not staring at a blank blue panel. You are scrolling outrage, watching one more tense episode, reading work email, doom-scrolling the news, arguing in comments.

Every one of those is cognitively and emotionally arousing. And arousal is the real sleep killer.

Here is the mechanism. Arousing content activates your stress response. Your brain releases cortisol, your primary alertness hormone. Cortisol does two devastating things at bedtime: it raises alertness, the opposite of what you need, and it suppresses melatonin, the same hormone everyone is blaming the blue light for.

If the problem were the light, the fix would be a gadget. Because the problem is arousal, the fix is behavioral, and free.

Layer 1: A content curfew, not just a screen curfew.

Most people cannot do 'no screens an hour before bed.' So do the more important version: if you use a screen, change what is on it. Last hour, no news, no work email, no outrage, no tense shows. The content matters more than the medium. 

Layer 2: A real wind-down ramp.

Your nervous system has a dimmer, not a brake. Give it 30 to 60 minutes of low-arousal input: fiction, gentle music, a warm shower, slow breathing. You are deliberately lowering cortisol and letting melatonin rise on schedule. 

Layer 3: Dim the lights, for the right reason.

Do lower the lights and use night mode, not because blue light is the main villain, but because dim, warm light is a supporting cue for the wind-down. However, this is the smallest lever, not the biggest.

For one week, keep your screen time the same, but swap the content in the last hour. Trade the news feed for a calm audiobook, the tense show for something gentle. Change nothing about the light. Notice how much faster you fall asleep. That is the whole thesis, tested on yourself.
